Calorie Calculator: Daily Energy Needs, BMR and TDEE Explained
This calorie calculator estimates how much energy your body uses in a day and what to eat to lose, hold or gain weight. It works in two steps: the Mifflin St Jeor equation gives your basal metabolic rate, the energy needed to keep you alive at complete rest, and an activity multiplier turns that into total daily energy expenditure. From there it derives targets for different rates of weight change and suggests a starting split of protein, fat and carbohydrate. Every figure is an estimate, and the sections below are honest about how large the error bars really are.

What BMR Actually Measures
The cost of staying alive. Basal metabolic rate is the energy your body uses lying still, awake and fasted, in a comfortable room. It powers your heart, lungs, kidneys, brain and the constant repair and replacement of tissue.
It is most of your daily total. For a typical person BMR accounts for around 60 to 70 percent of energy used, which surprises people who assume exercise dominates. Even an active person spends far more energy simply existing than training.
Body size drives it more than anything else. Larger bodies cost more to run, which is why weight and height carry the most weight in the equation. Lean tissue is more metabolically active than fat, so two people of the same weight can differ if their body composition differs markedly.
It declines with age. Roughly one to two percent per decade after early adulthood, mostly through gradual loss of muscle. Resistance training slows that decline more effectively than anything else available.
From BMR to Daily Needs
Total daily energy expenditure has four parts. Basal metabolic rate, the energy used digesting food, deliberate exercise, and everything else you do while awake: walking, fidgeting, standing, carrying shopping.
Digestion is a real cost. Processing food uses about ten percent of the energy it contains, and protein costs the most to process at 20 to 30 percent of its own calories. This is one genuine reason higher protein diets help with weight control.
Non exercise activity varies enormously. The difference between a naturally fidgety person with an active job and a still person with a desk job can exceed 1,000 calories a day, which dwarfs most gym sessions.
The multiplier bundles all of that together. That convenience is also the main source of error, since a single number is standing in for a great deal of individual variation.
Why Mifflin St Jeor
It is the current recommendation. Published in 1990 and since endorsed by major dietetic associations, it predicts measured resting energy expenditure more accurately than the alternatives for most people.
Harris Benedict came first, in 1919. Revised in 1984, it tends to overestimate by around five percent in modern populations, partly because body composition has changed since the original subjects were measured.
Katch McArdle is better when you know your body fat. It works from lean body mass rather than total weight, which makes it more accurate for very lean or very heavy people, but it needs a body fat measurement most people do not have.
All of them are population averages. Any equation predicts an individual within about ten percent, most of the time. For a 2,500 calorie maintenance figure that is a 250 calorie window either way.
Choosing an Activity Level
Most people pick one too high. Three gym sessions a week alongside a desk job and a car commute is lightly to moderately active, not very active. Overstating this is the single most common reason a calculated target fails to produce results.
Sedentary means genuinely sedentary: a desk job, driving, and little deliberate movement. It applies to more office workers than would like to admit it.
Very active assumes hard training six or seven days a week, or a physically demanding job such as construction, farming or nursing on your feet all shift.
When unsure, go one level down. Undershooting slightly and adjusting upward after a few weeks of real data beats overshooting and wondering why nothing changed.
Deficits and Rates of Loss
The 7,700 calorie rule. A kilogram of body fat stores roughly 7,700 calories, so a 550 calorie daily deficit is about half a kilogram a week. It is an approximation that works reasonably well over weeks and less well over months.
Half a kilogram a week is a sensible ceiling for most people. Faster loss increasingly comes from muscle rather than fat, is harder to sustain, and is more likely to be followed by regain.
Do not eat below your basal metabolic rate. If the aggressive target falls under that line, this calculator says so. Sustained intake below resting needs risks nutrient deficiency and muscle loss and should only happen under medical supervision.
Gaining should be slower than losing. A surplus of around 250 calories a day supports muscle growth without excessive fat gain. Much larger surpluses mostly add fat, since muscle can only be built so quickly.
Protein, Fat and Carbohydrate
Total calories decide weight; the split decides how it feels. Body composition, hunger, training performance and adherence are all shaped by the ratio, but the direction of weight change follows the total.
Protein deserves priority in a deficit. Around 1.6 to 2.2 grams per kilogram preserves muscle while losing fat, keeps you fuller, and costs the most energy to digest. The 1.8 used here sits in the middle of that range.
Fat has a floor. Below roughly 0.5 grams per kilogram, hormone production and absorption of fat soluble vitamins suffer. The 25 percent of energy used here comfortably clears that.
Carbohydrate fills the rest, and it is the most flexible of the three. People training hard generally do better with more; people who prefer lower carbohydrate eating can shift the balance toward fat with no ill effect, provided protein stays adequate.
How Accurate Is Any of This
Expect ten to fifteen percent either way. Two people matched on every input can genuinely differ by several hundred calories a day through thyroid function, genetics, gut bacteria and body composition.
Food labels are also approximate. Regulations permit a tolerance of around twenty percent, and portion estimation adds more error still. Studies consistently find people underreport intake by twenty to forty percent without meaning to.
Exercise trackers overestimate. Wrist devices commonly overstate calories burned by twenty to fifty percent. Eating back everything a watch claims you burned is a reliable way to stall.
Real data beats any equation. Track intake and weight for two or three weeks, then adjust from what actually happened. The calculator gives you a starting point; your own trend line is the truth.
Why Progress Stalls
A smaller body needs less energy. Lose ten kilograms and your maintenance requirement falls with it, so the deficit you started with gradually becomes maintenance. Recalculate every five kilograms or so.
Metabolic adaptation goes beyond that. Prolonged dieting reduces expenditure by more than size alone predicts, partly through unconscious reductions in daily movement.
Weight fluctuates for reasons unrelated to fat. Water retention from salt, carbohydrate intake, stress and the menstrual cycle can mask weeks of real progress. Weekly averages tell you far more than daily readings.
Periodic breaks at maintenance help. One or two weeks eating at maintenance after a long deficit supports adherence and appears to blunt some of the adaptation.
Common Mistakes to Avoid
Overstating activity. Comfortably the most frequent error, and the one that makes an otherwise sound target useless.
Cutting too hard, too fast. Very aggressive deficits cost muscle, wreck energy levels and rarely survive more than a few weeks.
Ignoring drinks and cooking oil. A latte, a glass of wine and a generous splash of olive oil can add five hundred calories that never make it into a food diary.
Changing the target every few days. Give any figure at least two weeks before judging it. Daily weight noise will otherwise send you in circles.
